Week 2:
Six Balanced
Eating Habits

Instead of only trying to eat less, this week focuses on building balanced meals, managing snacks and getting back on track after an imperfect day.

Summary of six balanced eating habits for weight loss

Simple nutrition habits you can repeat

You do not need to change everything at once. Choose one habit that fits your life and practise it consistently.

Day 1 include protein at every meal
DAY 1

Include protein at every meal

When trying to lose weight, it is easy to focus only on eating less. However, too little protein may make hunger harder to manage and may increase the risk of losing muscle.

Useful options include eggs, chicken, fish, beef, pork, natto, tofu and protein powder.

Start by checking whether breakfast, lunch and dinner each contain a protein source. One small change can make your meals feel more stable.

Day 2 add vegetables mushrooms and seaweed
DAY 2

Add vegetables, mushrooms and seaweed

Strong hunger during a diet may come not only from eating too little, but also from not getting enough fibre.

Vegetables, mushrooms and seaweed can add volume and help create a more satisfying meal without adding a large number of calories.

Try adding a small serving of salad, vegetable stir-fry, miso soup, wakame or mushrooms to just one meal today.

Day 3 do not cut carbohydrates too aggressively
DAY 3

Do not cut carbohydrates too aggressively

Completely removing rice or bread may leave some people tired and can lead to stronger hunger later. The goal is not necessarily to eliminate carbohydrates, but to manage the portion.

Carbohydrates are especially useful on training days and days when your job keeps you active.

Use foods such as rice, oats, sweet potato or bread in an amount that suits your activity and goals.

Day 4 plan your snacks
DAY 4

Plan your snacks

Snacking is not automatically a problem. It becomes harder to manage when you start eating without deciding what or how much you will have.

Protein shakes, yoghurt, fruit, small fish, kombu and boiled eggs can be practical options.

Instead of simply telling yourself not to snack, decide in advance what you will eat and the portion you will have.

Day 5 include something warm in your evening meal
DAY 5

Include something warm in your evening meal

Fatigue and stress often build through the day, which can make evening hunger feel stronger.

Miso soup, soup, hot pot and warm vegetables can make dinner feel more satisfying. Cold or very light meals may leave some people feeling that something is missing.

If you often overeat at night, begin by adding a warm soup or another warm dish.

Day 6 focus on getting back on track rather than perfection
DAY 6

Focus on resetting, not perfection

Restaurant meals, events, poor sleep and overeating can still happen during weight loss. What matters is not allowing one difficult moment to end your progress.

If you overeat once, return to your usual plan at the next meal. If you miss one day of exercise, move again the following day.

Long-term success usually comes from being able to return to your routine after a setback.

DAY 7: WEEKLY REVIEW

Choose just one habit you can start

  1. Include protein at every meal
  2. Add vegetables, mushrooms and seaweed
  3. Do not cut carbohydrates too aggressively
  4. Plan your snacks
  5. Include something warm at night
  6. Focus on resetting, not perfection

You do not have to do everything. Questions and updates can be short: “Is this breakfast okay?”, “I cannot stop snacking”, “My weight increased and I am worried”, or “This is what I managed today.” Small, consistent improvements matter more than a perfect report.
